Smith machine hip thrust

The Smith machine hip thrust works your glutes, with your hamstrings and inner thighs helping. Start with 2 to 3 sets of 8 to 12 reps, stopping with about 3 reps in reserve. To build muscle, do 2 to 4 sets of 6 to 12 reps.

Video on the way

We film every move with real women. Until then, follow the steps and the 3 tips.

  1. Tip 1Bar over your hips, not your belly
  2. Tip 2Chin tucked, ribs down
  3. Tip 3Rotate the bar to unhook and rehook

Where you should feel it

In your glutes, mostly at the top. Your hamstrings help. If you feel it more in your lower back, stop lifting once your torso lines up with your thighs and keep your ribs down.

Main muscles
Gluteus maximus
Also working
Semitendinosus and semimembranosus, biceps femoris, adductor magnus, and gluteus medius

How to do it

  1. Place the bench crosswise inside the Smith machine and sit on the floor with its edge just below your shoulder blades and the padded bar over your hips.

  2. Set the safety stops at the lowest point of the movement and place your feet hip-width apart.

  3. Lift your hips slightly and rotate the bar to unhook it, with both hands on the bar.

  4. Drive through your heels until your torso lines up with your thighs and your shins are vertical, then squeeze your glutes for 1 second.

  5. Lower under control until your hips almost touch the floor. At the end of the set, lift and rotate the bar back onto the hooks.

Common mistakes

  • Mistake

Bench in the wrong spot, so the bar comes down on your belly or thighs.

    How to fix it

Before loading, lower the empty bar and see where it lands. Move the bench until it lands on your hips.

  • Mistake

Arching your lower back at the top to push the bar higher.

    How to fix it

Stop when your torso lines up with your thighs. Keep your ribs down and look toward your knees at the top.

  • Mistake

Starting the set without setting the safety stops.

    How to fix it

Set the stops before your first set. If you run out of strength mid-set, just lower your hips and let the bar rest on them.
